November Programming

In November, we will continue to focus on getting stronger, pushing our mental threshold and drilling technique with accessory and skill work. We will finish our Wendler cycles for press and front squat- so be ready to establish new singles for these lifts in the beginning of December.

November also brings an opportunity to establish new heavy singles for our deadlift and jerk. Last month, we filmed three progression videos with our in house Olympic Lifting coach, Rick Bucinell, to help our athletes learn the jerk. We will continue with these progression videos in November to help our athletes become more confident and comfortable with weight overhead.

We will continue to improve mobility and stability- both key components of a safe and effective fitness program. We’ll work on weighted pull-ups, using a scaling of ring rows and/or strict pull ups to build upper body strength; we’ll use the hip circle band and lateral movement to wake up and activate our glute muscles; we’ll run until the weather turns too cold and forces us indoors, and; we'll add another odd object stations day.

November brings on new physical and mental challenges for us through new hero and named WODs, which include:

Three Wise Men on November 11th: After the September 11th attacks on the US, Jeremy joined the Navy and became a SEAL. Ben already in the Army became a member of the legendary Green Berets. Beau followed his brothers and joined the Marine Corps Infantry. Together they served over 1,600 days in Iraq and Afghanistan. Tragically Jeremy was killed by a suicide bomber in Afghanistan on December 30, 2009. Just over two years later, Ben was killed in a firefight in Afghanistan. Beau remained on active duty in the United States Marine Corps.

White on November 19th: U.S. Army First Lieutenant Ashley White, 24, of Alliance, OH, assigned to the 230th Brigade Support Battalion, 30th Heavy Brigade Combat Team, North Carolina National Guard, based in Goldsboro, NC, died on October 22, 2011 in Kandahar province, Afghanistan, from wounds suffered when insurgents attacked her unit with an improvised explosive device. She is survived by her husband Captain Jason Stumpf, her parents Robert and Deborah, brother Josh, and sister Brittney.

Kelly on November 26: Five rounds for time of running 400 meters, 30 box jumps, and 30 wall balls.

Lastly, let's continue to challenge ourselves with new skills, new rep schemes, and crushing our weaknesses and goals!

Athlete Profile:
Ken Taylor

1.  Tell us about yourself:  I'm first and most importantly a dad to Wyatt (5) and Scarlett (3) and husband to Meredith (9 years now!). I work as Head of Sales for Kaltura's Higher Ed and Federal Government business (we're a cloud video platform kind of like YouTube but better). I was always a decent athlete growing up playing soccer, wrestling, or rowing but always tried to find a way to stay active regardless of what we were playing.  I grew up in Woodbridge since 1982 before graduating from Gar-Field ('94), JMU ('98) and UVA Darden (MBA '09). For better or for worse am a DC Sports Homer so the Nats, Caps, and Skins run my fandom and despair.

2.  What interested you in CrossFit?  Before Wyatt was born in November 2011, I was largely into the local triathlons as a way to stay in shape, compete against others, and to try to new sports such as swimming. After he was born, I found I'd rather hang with the family instead of spending 5 hours training on a bike every weekend. On the way to daycare drop-off, I would pass by CFA and saw some really fit people outside running or walking out the door in a pile of sweat. I tried CrossFit back in 2009 and it kicked my butt however it wasn't what interested me at the time. After realizing that I could get so much more out of a workout in less time, with more community, and give myself the opportunity to try new movements and mobility, I was sold.

3.  How long have you been at CFA?  I started Elements in April 2012. I believe that only Coach Jordan and I are the only two remnants from way back when...

4.  What improvements have you seen?  First, my confidence. Prior to CrossFit I would never have imagined myself climbing a rope, doing a handstand walk (even if it's just 2 meters), or breaking the 400 pound deadlift club. So most importantly I'm not worried about trying new movements or lifts. Second, my overall strength to weight ratio has improved. During Elements I couldn't do a strict pull up nor had any idea how to kip and through some great coaching have found that through perseverance and some tears on my hands and scars on my shins that anything is possible while keeping within my physical limits.

5.  What's your favorite workout or movements?  Anything with a bar.  Honestly. That's it. I love the gains I've seen on the Cleans and Squats and Presses.

6.  What your least favorite workout or movements?  Anything running.  I have just never been built to run. Although I've done tri's and a marathon, I only did those to prove that I could. I appreciate the value of running in our workouts but it's the part that I tend to dread the most.

7.  What are your goals?  I'd love to break a few PR's on the lifts but in all honesty, it's to gain more mobility and to improve on the gymnastics and body weight movements like the BMU and burpees. If I had a life goal, it would be to keep up with CrossFit in a smart and sensible way so that I can always join the workouts, keep myself healthy, eat better, and stay strong enough so that I can be active with my kids as they grow up. My grandfather passed when I was 9 and my own dad passed when my oldest kid was only 1 year old. If there's anything I want for them it's to make sure that this trend stops with me and that I'll be around as an active part of their lives as they and their children grow up, too.

8.  What advice can you give to new people?  Know your limits but don't be scared. We've all been there trying something new before as well. Nobody is unique here. Welcome the community that has open arms for you and enjoy yourself while leaving it all on the floor.

Snatch Position
Stationary Lunge

Use this exercise to focus on stabilizing the shoulder for a better snatch and overhead squat.

Personal Training

Can't make a class wod, want more time drilling Olympic lifts, or simply just want assistance achieving your first pull-up? Come work one-on-one with a Crossfit coach at either CFA or CFFC. Be able to train on your own schedule with more individualized attention on your personal goals. Even if you are working with an injury or instability, we can help find great modifications that will allow you to achieve full range of motion for YOU. It's all about how we can help you make the best version of yourself!

Not sure what you need assistance with? We can help identify weaknesses that may be holding you back from making that new PR!
